How to Replace a Puncture on a Mountain Bike

STEP 1.

Remove the Wheel from the mountain bike.

The first stage of repairing your puncture is to remove the wheel from the bike. Now this wont make a huge difference weather you have an Mountain bike or Road bike. So don't worry. The only variant really is if you are trying to remove your front wheel or the rear. The rear is slightly trickier as there are gears involved but the theory is exactly the same, If I run through how to remove a rear wheel, you'll be able to use this for the front wheel but ignore the section about the gears.

Firstly, disengage the brake. Disc braked bikes the only thing to be weary of is the lever. Do not pull it whilst the rotor is not between the caliper. You will only have to bleed your brake! V-brake's and road brakes differ slightly. With V-brakes you have to pull across the little rubber boot and unhook the noodle and road brakes you can simply flick the little tab at the side which will open up the caliper.

With regards to the chain and rear dérailleur, always make sure that you are in 1st gear on the left shifter and the bottom gear on the right shifter eg 7/8/9th. This will put the least amount of tension on the chain and make taking the wheel out much easier. It will also mean that when you come to putting it back in you know what gear to put the chain on. Doing it this way should not affect your gears and thus wont need adjusting afterwards.

Now, either undo the quick release lever or undo the wheel nuts. Your wheel should now simply fall out.

STEP 2.

Remove the tyre from your Mountain Bike

Firstly, deflate the tube as much as you can. Even try pressing in the valve and rolling the wheel against the floor to ensure you get as much air out as possible. Next, make sure you unstick the tyre from the rim. When tyre's are inflated they hook onto the rim and once pressurized they will stay there. To make removing the tyre easier pull the tyre side to side to ensure it is not still hooked onto the rim.

You only have to take the tyre off half the rim, do not take it off completely. Always leave half the tyre on the rim. Weather you use your hands or tyre levers to do so it wont matter, some tyre's you will have to use levers, but always be careful not to damage the rim when doing so. Now you should be able to take out the tube, leaving half the tyre still on the rim.

STEP 3

Replace the tube on your Mountain Bike

Before putting in your new tube, run your hand around the inside of the tyre. This is to make sure that there is nothing stuck in the tyre that would damage the new tube. Also check the rim tape to make sure it covers all the spoke nipple heads as this can also be a factor for punctures.

Inflate the inner tube, only slightly so it has enough air to make it 'round'. This will help when inserting the tube into the tyre. Once the tube is in, all the way round, push the tyre back onto the rim, bit by bit. You may find that the last little bit is a bit harder to get on, it pretty much always will be. Only use tyre levers as a last resort and in doing so be very careful not to pinch the tube or damage the rim.

With a turbo trainer you can keep all that hard-earned summer fitness through the dark winter months when it's too black and dangerous to train on the road. Running Tips - Running In The Rain On Race Day

One of the things that you can't control for a road race is the weather. Unless the weather is extreme, races are not cancelled because of weather. And, rain is something that many runners worry about for race day. Here are some tips for when it rains on your race day.

First of all, make sure that you are wearing a cap. A cap to me when I'm running in all types of weather is a must. When it's sunny, it helps to protect your eyes and face. When it's a rainy day, a cap becomes even more important. The brim on a cap will keep the rain off of your face. This helps in many ways. First of all, keeping the rain off of your face just makes you feel better. And, if you wear contacts or glasses, it helps you to be able to see better.

A big mistake that runners will make is to overdress if it's raining. This will cause you to be very uncomfortable during your race - especially after you start and get warmed up. If you put on several layers, they'll all get wet due to the rain and sweat and you'll be carrying around that extra weight. See what the temperature is and dress accordingly, as if it were a dry day.

However, you can wear a garbage bag while you are waiting around the starting line to keep the rain off you. Get a large size bag and make holes for your arms and head. Wear it around the start - then take it off once you get moving and warm up. Make sure that you throw it to the side of the road so that you don't cause someone to slide and fall on your discarded garbage bag.

Many runners that don't usually have a problem with chafing will if it's a rainy day. To prevent this, use Body Glide or Vaseline where you may chafe - your inner thighs, underarms, etc. Also, make sure that you put some on your feet. This will help prevent blisters from the extra moisture of the rain.

Make sure that you have dry clothes waiting on you at the finish line. You're may be warmed up from your race, but you can still get chilled easily. If you have family or friends with you, you can leave your dry clothes with them. If you are at the race by yourself, most races have a drop off and pick up spot for clothes.

Most of us don't like to run in the rain. But, if you can do a few training runs in the rain, it will help you to know how to handle rain on race day.

Running Tips - Other Reasons To Run A Road Race

Running a road race is a great way for runners to test themselves as they go along. Newer runners can test their fitness levels - seasoned runners can try new and longer distances. Road races are great for keeping you motivated with your running by setting and achieving racing goals. However there are other reasons to run a road race. Here are a few of my favorites.

A wonderful reason to run a road race is to run for a charity. Millions of dollars are raised every year by those running for their favorite organizations. From the American Cancer Society to The Leukemia and Lymphoma Society - you can find an organization that raises funds through runners. What are you passionate about? Look on their website and see if they have any events you can run in. Also, look at the entry forms of races that you do. They may have charities that you can benefit your running.

Another great thing to do is to help a runner newer than you get ready for their first race. You can offer to run with them in training - and maybe even run with them during the race. It makes you feel great to get someone ready for race day. If you like, you can run the race with your protégé at their pace. And, it's a super feeling to see their face as they cross the finish line!

A super reason to run races is for the camaraderie. I used to run with a group of friends. We would travel to races together - whether close by or out of town. If it was close enough to drive the morning of - we'd carpool and have a great time! We would get each other pumped up on the drive to the race and then on the way back we'd recap the race. Then there are the runners that you only see at races that may live out of town. It's always fun to catch back up with them.

With your running friends you can also run relay races. There are many races around now that a certain person will run just a portion of the race and other team members run their portions. This is another great way to build camaraderie and friendships.

My favorite reason to run races now is destination races. I'll pick a race or two a year that is out of town in places where I'd like to have a mini-vacation. This is a fantastic way to keep the motivation up for your running. I live where it's colder in the winter, so I always plan a race in a warmer climate in January or February.

Running Tips - Reasons To Run A Half-Marathon

The half-marathon is a perfect distance for those runners who want to test themselves. They want to challenge themselves with the long-distance training, but may not have the time to train for a full marathon. 13.1 miles is a great distance - and becoming my favorite distance to race. Here are some reasons why you should run a half-marathon.

1. A half-marathon is a great race if you are a runner wants to run a longer race, but not quite ready to take on a full marathon distance. You've run some 10K's and ready to take on a longer challenge and training for an endurance race.

2. 13.1 miles is the perfect distance if you want to accomplishment something major in your running, but don't have the time to take on the training needed to run a full marathon. For many runners, they may not be able due to job or family responsibilities to take the time needed for a marathon. However, training for a half-marathon is completely doable.

3. Runners who tackle this distance will learn about what it takes to set goals with their running. You'll need to have a training plan/schedule and be able to accomplish your goals weekly. These weekly goals will be instrumental in finishing your half-marathon. You will learn to handle the ups and downs that will come along the way. You will learn to persevere with your training to hit your goal.

4. Many runners take on a half-marathon race while they are in training for a full marathon. They will schedule a half to test their fitness level to see how they are in their marathon training. It's a great tune up to do a few weeks before going for 26.2 miles.

5. Many runners run the 13.1 race to keep themselves in good shape throughout the year. They may not be truly "racing" any longer, but training for a half-marathon keeps them doing the miles need to feel good about themselves and in good health.

6. Finishing a half-marathon will help you to gain confidence in yourself and your running. You set a goal, you did the training needed and then you completed and hit your goal. After you cross that finish line, you know that you can do anything else that you set your mind to. This confidence will help you in all areas of your life - not just running.

Most everyone knows that running provides great physical benefits. It keeps you healthy and in super shape. But, many don't know that running in great for you mentally as well. Here are some ways that running makes you stronger mentally as well as physically.

Running provides great stress relief. There are several ways that this happens. If you have a problem that you need to figure out how to handle, a long run gives you the time to sort it out in your mind. You'd be surprised how clearly you can sort through things during a 2 hour run.

Also, going for a long run can just clear your mind. If you've got many things going on in your life, a nice run can help to just get away from things. Many runners will take this time to be by themselves and just be out on the roads - themselves and nature.

Others will run with someone to have company and just forget about their problems.

Another way that runners deal with stress is just going out and blasting through a run. If it's been an overly stressful day, you can go out and do some speed work. This will help to get all that stress out of you. Trust me, it feels great!

Running will improve your attitude. There are those that think "runner's high" is a myth. But, there is something to be said about how good you feel after a run. The release of endorphins that accompanies running does make you feel better and keeps you a happier person. There are even some doctors that prescribe a running routine for their patients that are suffering with depression. For these runners, this also helps them to focus on something else rather than their problems.

A regular running program will also improve your confidence. This can happen in many ways. This confidence can come from goals that you set and accomplish. Many runners start running as a means to lose weight. As they reach this goal, they gain confidence to keep on running and it spills over into their everyday life, also. Runners also gain confidence from setting other goals, such as training for a specific race distance, tackling that big hill, getting faster, etc.

Any Runner Should Learn Where To Buy Stun Guns Or A Keychain Alarm For Protection

Running is great for the mind, body and spirit. Studies show that running can raise your levels of good cholesterol, increase lung capacity, lower your risk of blood clots and boost your immune system. Studies have also shown that running can lower the risk of many types of cancer and the risk of having a stroke. It can help burn fat and lose weight; in fact next to cross country skiing it is the most effective exercise in terms of calories burned per minute. Running can help boost your confidence by helping you attain your physical goals. Running can help regulate sleep patterns and we all know how important sleep can be for your mind, body and overall mood. Running naturally releases endorphins which can lift your mood and help fight stress and all of the nasty health problems often associated with that stress. Running secretes hormones that can help naturally treat depression. In fact it always troubles me to see anti-depression drugs so widely prescribed but rarely with a prescription to get out and try running. With all of the benefits of running in mind they mean nothing if you aren't actually protected when you go out for a run. I myself often run by the lakeshore of Lake Michigan and it's a beautiful scene with the sun setting over the lake on my one side and the city skyline on my other. I know though that beautiful surroundings do not prevent bad things from happening and certainly do not make me immune to crime. Especially running at night in the 3rd most populated city in America I need to be ever watchful and ready to defend myself at all times. For me this means always carrying on my person a keychain alarm. A keychain alarm is nothing more than a small, handheld alarm that I can activate if I ever get into trouble while running along the trail. It's extremely loud and extremely effective in deterring an attack as well as drawing the attention of others.

I know a couple of female friends that run with small stun devices and the main difference between a stun device and a keychain alarm is that a stun device will actually physically impair an attacker and might be a good thing for women to carry in their purse or while they are out for a jog as oftentimes their attacker may be a male who is bigger and stronger than they are. Either way a runner, man or woman, should always be prepared to defend themselves in any situation and a keychain alarm or stun gun can certainly help there.

Running Tips - Hill Running: Benefits And How To Run Properly

Hill running is something that runners may not like to do, but know that it will make them a stronger runner. Hills are not easy, but they can get easier for you to maneuver. There are several benefits of running hills. Read on to find out how hills can benefit you as a runner - and the proper way to tackle hills.

Running hills will strengthen your calves, hamstrings, quads and glutes more so than running on flat surfaces. This will definitely make you a stronger runner and will make running seem easier on all surfaces. Strengthening these muscles will also help prevent injuries from running.

Hill running will also help you to get faster. Believe it or not, the same muscles that you use to run hills are the same ones that you use for speed work. So, when you come to a hill, just remember that it has many advantages for you. Running hills are something that many runners put into their schedule about once a week to make them a stronger runner.

To properly run hills, you want to maintain the effort that you were with when you started up the hill. Yes, you will run slower up the hill, but you make it up the hill without running out of breath when you reach the top. Your stride will shorten slightly as you go up the hill depending on the degree of incline. Then, you will lengthen it back out to normal as you reach the top of the hill.

You want to run up the hill with your back straight - or maybe leaning a little. Many runners make the mistake of hunching over as they run up a hill. This will hamper your breathing as you run up. Make sure that you are looking straight ahead - you don't want to keep looking at your feet. Running with incorrect form will make hills seem a lot tougher than they are.

Your arm swing is important to getting up hills, also. Your arms should be moving forward and back as you normally do as you run. Also make sure that are not clenching your fists. This will make you overly tired and will also restrict blood flow through your arms as you are pumping them to run up the hill.

With knowing how hills benefit you and help you become a stronger runner, you may just learn to like running them. Especially if you are using correct form.

The Robie Creek Half Marathon-The Toughest Half Marathon in the Northwest

Our running group, Boise Run Walk, has been working on this training session for 14 weeks. We have run up hills and we have run down. We have crawled up hills and crawled down some. We have sweated, we have frozen, we have bled, some have cried, but some have just disappeared.

This weekend it all came due at the bottom of the Robie Creek Half Marathon Hill with over 2400 other people. Everyone had trained at 35 to 60 degree weather in wind, rain, and snow. No one was ready for what was to happen when the Rocky Mountain Sail Toads said "Go" for the start of the 35th Annual Race to Robie Creek. This year's theme was Samurai Sail Toad-Honor the Pain.

At the start of the race, standing at 2756 feet above sea level, there were 2461 runners ready to become friends with the mountain. Mother Nature was ready with an unrelenting blast furnace to keep those Samurai true to their word. The temperature at race time was 76 degrees and not a whiff of wind.

The first two miles climbed the asphalt very sharply as it passed through well to do subdivisions and twisting curves. The home owners were out with their hoses to spray and to cool, salute their favorite runners, and to others make fools. The neighborhood "Cujo" gave us his favorite loud woof to greet us all, I'm sure.

Once over "Potty Hill", the first portable outhouse was on top of the first hill, then it was a straight and long downhill to the first cattle crossing. I was pleasantly surprised to see plywood covering the wide open grill. When you passed the cattle crossing you had a mile plus to the end of the pavement at 3.5 miles into the race. From this point on you will have a gravel, hard packed dirt road under your feet.(Not really, the road gods just graded the road and there are good sized rocks everywhere).

The road will pass through a tight rock canyon that reflects heat like a mirror. Then onto a flat that is just a slight tease as the road heads upwards again. Onward and Upward are key words for this side of the mountain.

Mile three and four will finish winding through Rocky Canyon and open up onto a flatter area that sports no shade and no whisp of air today. Then the road begins to really steepen. At mile five, runners will cross over the second cattle guard; again covered by plywood. Thank the road gods for this; as this guard swallows runners whole.

From the cattle guard, the climb intensifies in its steep ascent. There may be patches of flat road but they are there to lure you into a false sense of relief. As you do take that deep breath, mile six approaches quickly and a hill that steepens the intensity of your convictions or the depths of your faults appears. A good adage here is to run what you can on the hills but run all of the flatlands if possible. It is your only side of relief. But the heat from the sun is unrelenting this day. You may just have to settle for the "run when you feel better" theme.

You have hit the magical mile seven, only one and one half miles to the top of Aldape Summit. These last miles to the summit turn runners into pure walkers, with their hands on their thighs pushing out every bit of energy. With every strand of skeletal muscle, and what strength you have left you push on to the summit. Some have stopped here and now can't move. The mountain has won. For others the struggle between the mental and physical continues. A roadside sign says it all "Don't stop, Just keep moving".

When you finally reach the summit, which is at 4791 feet above sea level, you are full of emotional jubilee until it dawns on you that you have three and one half miles of sharp turns, steep downhill, slick mud areas, and contoured embankments to go down 1000 feet; and then you still have a 1.1 mile of flat ground to cover after that to the finish line.

As the runners crest the summit and start down the backside of the mountain they are met with a cooling shade that lasts from one and one half to two miles. This temporarily will cool the runner's heat a few degrees while they manage the hairpin corners of the challenging route.

At mile 10 you come out of the God's gift of shade and hit the wall of heat set up by the sun. From here to the finish line the hot 84 to 87 degrees will be your running partner. Your calf muscles are screaming at you and the muscles on the front of your leg would like to run away from home. Every high step you take your hamstring muscles on the back of your legs threaten to double up in knots to bring you to the ground.

This flat, short run to the finish line seems more like you are climbing a hill again because of what your muscles have encountered on the downhill segment of the race. Most runners have very little energy left in the energy tanks at this level.

I myself had to plead and grovel to get my body to react on empty to finish the last five minutes of the race strong so that I may break the three hour mark on my first try at the infamous Robie Creek Half Marathon, the "Toughest Half Marathon in the North West".

Have you hydrated enough? Does your body tell you it is salt encrusted from the work you have done? As you reel in the last mile, you can hear the loud cheers of the crowds of well- wishers. You are hoping you have enough left in your tank to cross the finish line in good form for the cameras, show that you were ready for this race, and that you kicked it's mighty sail toad tail.

It is a super exhilarating feeling to cross that finish line and hear those words, "Well Done". But then shortly after that come the words "Are you okay?" from a worried official.

Runners from the past years know to go get their water, get their t-shirt, pick up their garment bag, and go sit down in the ice cold creek. After a while in the creek, your body has recovered enough to be able to get some food, a beverage or two, and recuperate before you have to go stand in the super long bus line back to your car.

"Newbies", like me, don't know these rules and will learn by mistake, learn by asking a veteran or a well- informed race official, or by just following the crowd. This year especially Mother Nature has thrown her handy work into the "Toughest Half Marathon in The North West" by adding temperature and no wind. The temperature at the starting line was 75 degrees. Climbing up the mountain was supposed to help but the temperature at the summit was 77 degrees with a short mouthful of a breeze. The sun was blazing down on all of the runners for the full 8.5 miles on the front side and 2.6 miles on the back side. The backside temperature to the finish line was 81 to 84 degrees.

Many runners were dehydrated; some had to be hydrated medically. Many runners were treated by a wondrous medical staff for blisters, twisted ankles, dehydration, road rash, torn Achilles tendons. Mother Nature had worked her magic withering heat and no wind to a science.

All I can say is I am glad we ran this race on Saturday and not on Sunday this year. The temperature difference was 10-12 degrees.

As a personal note from a first time Robie Creek participant, I trained well, I hydrated at every water station, I even used the liquid I carried on my hydration belt and I still came down with severe dehydration and on the edge of Heat Stroke. I have never experienced being so hot and then having chills until today. I had never experienced a racing heartbeat and caramel colored urine until today. I learned some very valuable lessons today! One must be able to read your own body and be prepared for anything. That is where good preparation is invaluable. Thanks Boise Run Walk Coaches for our preparations for this race!

After the race, I was asked if I would run the Robie Creek race again next year? My first reply was "I doubt it". But I was then reminded by the same person that the pain from this race was like "labor pains during child birth-One soon forgets". By the next morning, I was feeling better and started thinking about where I had errored in my strategic plan.

Next time I will be even more prepared to Honor the Mountain and Honor the Pain.

Womens Running Fatigue

At first running can seem like the easiest discipline to master as all you need to do is slip on your trainers and go! No getting to the pool, fighting wet hair or agonising about which bike to buy, running is accessible everywhere- whether you are at home fitting it in between school runs or at work, travelling with a hectic schedule.

However as most triathletes know, running is the discipline that puts most people out for weeks with injury- much more than swimming or cycling because of the impact on the body from pounding the pavements. Running injuries usually creep up on people. As an athlete, we all have aches and pains from time to time- that is part of the nature of training. But as a triathlete, managing three sports, we are prone to over training. Fatigue builds up due to too much training, not enough rest, not enough sleep, poor nutrition or simply juggling everything!

When we are most fatigued, our form and technique slip and we are at most risk of being injured. Every athlete has the odd day when their legs are aching from previous days training and they feel exhausted. But if this continues for several days in a row, take the warning signal and have a few days off or drop the intensity of training.

Sometimes the effort to "push through" just makes things worse and your body will make you stop by getting flu or developing an injury like shin splints or Achilles tendonitis. To avoid fatigue and injury break up the run sessions: sometimes do long, slow steady runs, other times do harder but shorter interval sessions. You will have worked hard and gotten some great improvements in fitness but had significantly less impact and pounding on the body.

Also make sure you spread out your long runs with a few days in between to allow the body to adapt, recover, get stronger. The body improves and adapts during rest- so make sure you get some!

Core stability is crucial and more and more research is pointing to the fact that this is the fastest way to improve your running speeds. If you have a weak core, you are simply wasting energy and have to work twice as hard to move the same distance forward.

The other secret that will help improve running speed and prevent fatigue and injury is stretching. The calves, hip flexors and hamstrings in particular suffer and tighten up with hard training sessions. Continue to stretch these out on a regular basis.

If you do have persistent pain, get it checked out by a sports physiotherapist right away. Do not let it get so bad that you need weeks or months off like many athletes do because they are trying to be tough. Any pain means there is damage in the muscles, joints or tendons. If a few days off does not sort it out, do see a specialist rather than run through the pain then develop and overuse injury.

So consistency is the key with running training, but take overtraining and fatigue seriously. Small early changes fix most niggles and will improve your performance exponentially.


Running Tips - Getting Family Support For Your Running

Running is such a wonderful sport and a great way to get in shape and stay in shape. However, and this is true especially for long distance runners, there are times when you will be out on the roads for long periods of time. Runners need to have the support of their families so that the time that you are out on the roads is not resented by them. I've always been lucky that my husband is totally supportive and understanding of my passion for running. However, I know that many runners are not as lucky. Here are some tips for getting family support for your running.

First of all, you need to sit down with your family and let them know how much running means to you. Let them know that reasons that you are running - for weight loss, more energy, health benefits, etc. You may also want to include that you are running to make sure that you are around a long time for them. Letting them know that it is not just something that you are doing for yourself - you're thinking about your family, also.

Training for a longer distance race, such as a marathon or half-marathon takes a lot of time. If you are planning on training for a longer race - let your family know about it. Get them excited about it! Explain the goal-setting and how it will test you physically and mentally. However, also let them know that it will be time-consuming and that there will be days when you may be out running for 3 or 4 hours at a time. Letting your loved ones in on your plans, the importance of them and what is involved is important in getting the support of your family.

Try to get your family involved in your running. Maybe you can plan a race out of town where you can have a mini-vacation with your family. In doing your longer runs, you could have them meet you somewhere along your route with water or a sports drink. You could also run alongside your kids as they ride their bikes. Think of ways that you can get them involved and excited for you and your running.

Having the support of your family is important. You don't want them to put up a wall every time you talk about running or go out for a run. So, let them understand how important it is to you - and help them to be a part of it so that they can share in your successes.

Take a cool shower. You don't want to take a hot bath or too hot a shower. Hot water is not good for after a hard workout. Your joints and muscles will be inflamed. If you sit in a hot bath or hot tub, you bring more blood flow to those areas and they will become even more inflamed. This will actually increase the time that you need to recover after the race.

Your meal after your race should be one high in carbs and protein. This will help you even more in recovering. Pasta is good before the race - it's even better for you after the race! Also remember to keep drinking water and staying hydrated.

Most runners have heard that whenever you feel something that doesn't quite seem right, you should ice the area. And, usually we do it - but do you know why? Here are some tips on why you should ice a running injury - and the proper way to do it.

Icing a running injury is done for several reasons. First of all it will help reduce any swelling that occurs and reduce inflammation. The icing will decrease the blood flow to the affected area which will help reduce the pain. And, just the icing itself will help to numb the pain right away for some instant relief.

You want to make sure that you are getting the ice on the area as soon as you get in from your run. The sooner that you can ice the area, the quicker it will help. Studies have shown that icing really doesn't help much if you wait 24-48 hours.

When you are icing your injury, move the ice around in a circular motion. You don't want to let it sit in one spot very long. Basically what you want to do is to have an ice massage over the area. As you are icing, you should keep the area elevated. This will also help keep the swelling down.

Don't ice the area for more than 15 minutes. You don't want to ice for too long and possibly cause frostbite. Then, after about an hour, you can begin icing again. You can keep repeating the icing process as long as you allow the area to warm up. Make sure that it is warm again and feeling normal before you start icing again.

My favorite way to ice an area is to put ice cubes in a washcloth and use that for the massage. This also keeps a layer of cloth between the area and the ice. Many runners use ice in Ziploc bags. This works great, also. Another way to have your ice ready is to keep paper cups filled with water and frozen in your freezer. Then you can just peel part of the cut away and use over the injury. And, I'm sure you've heard of runners that use packages of frozen vegetables. There's no need to go out and buy a fancy, expensive ice pack - there are several things that you have around the house that works great.

You've been out for a run and something just doesn't feel right. You don't want to get an injury that will keep you off the roads - so you want to take care of this as soon as you get in. But, should you ice the injury or use heat on it? Here are tips for knowing which to do.

Basically running injuries will break down into two categories - acute or chronic. Acute injuries are those that have happened - up to 72 hours. During this time period, the injured area will be inflamed. Chronic injuries are those ongoing and still giving you a little problem after 4-5 days - but usually there is no inflammation.

During the acute stage of your running injury is when you want to ice. Icing the area will help numb the pain and will help with decreasing the swelling as ice constricts blood flow. You may still want to ice the area when you have a chronic injury and have re-aggravated the area. Icing will also help with muscle soreness after your longer training runs.

You should ice the injured area for no longer 10-15 minutes at a time. Then give the area time to warm back up - approximately an hour. The more times that you can repeat this cycle, the shorter period of time the healing process will take.

You want to use heat if you have an ongoing chronic injury. If you have some tender spot that keeps nagging you, you can heat to help loosen the muscles and relax the injured area. Heating the area causes blood to flow freely into the area. Only heat the area for 15-20 minutes. To heat the area, you can use a heating pad. Wet, hot towels work well, also. Make sure that you do not fall asleep on a heating pad.

Make sure that you are staying away from heat if the area is still swollen. Heating this area while it is still inflamed will actually cause you more pain as it pulls blood into the affected area and will even delay your healing process.

Heating and icing are both great ways to help with running injuries. It's just important to remember when to ice and when to use heat. Remember the basic rule of thumb is to ice the area if it is an acute injury and to heat the area if it is an ongoing chronic condition.
