Cycling Sprint Training

This can be done with a cycling partner.
• Pick a flat road
• Bring the speed to just below your max speed
• Pick points like lamp posts where you will sprint past your friend
• up your speed and sprint past him
• Then your friend sprints past you
• Don not drop your speed between sprints
• Try to keep close on the wheel of the cyclist in front
• Repeat these steps

Another way to do sprint training intervals is to get a friend to with motorbike or scooter, get him to go at just below your maximum pace. Sit in behind him and at different points in the road sprint past him. This can be a more effective sprint training method and the guy on the motorbike does not tire!!

So now onto speed training as the term suggests this will help with our speed. As with the above cycling intervals they will also help you with your speed, but each interval is really focuses on a certain area, like power in your legs or speed or sprinting etc.

Speed Training
• Get a flat long road, a few miles preferable and quiet.
• Use a Cycling computer to measure distance
• Try to set out targets like lampposts etc.
• Try cycle above race pace
• Start with ¼ miles, take 1 minute slow recovery between each of the 4 sets
• Then do a ½ mile 2 minute slow recovery between each of the 2 sets
• 1 mile, this is only 1 set 4 minute recovery
• ½ mile 2 minute slow recovery between each 2 of the sets
• Finish with ¼ miles sets, slow 1 minute recovery between each set

If you find you have a lot left in the tank after these speed intervals then you are not pushing hard enough, check your heart rate and speed, you really should be spent after doing these sets. You can up them over time if you feel you can do more. But remember to cycling slowly between your sets, take your recovery period, try to get your breathing back, and when the set starts again go at it hard!!

Again a word of caution if you are not fully fit of you feel yourself tiring very quickly or your heart rate is too high stop and train a bit more and get your base fitness up before trying the speed intervals again.

These high intensity intervals are also great for triathlon training and burning fat. When doing the speed interval sets lactic acid should be really filing your legs as you feel the burn in your legs.

The last interval I will look at is Endurance Intervals. These are great for acting out race scenarios. Take your Sunday cycle or 40-50 miles or what ever you do, and do sets during the cycle, pick lampposts, hills signs, and race for them, do them as hard as you can and when done go back to your normal pace. You can throw these into your long cycle. As in a race situation speeds can be upped at certain times and to up your speed to keep in that pack, you also have to be able to maintain the pace after these bursts.

So that is it, Interval training is a must, if you want to improve you overall cycling. You can go on long 50+ miles cycles but doing this will not improve your speed and hill climbing ability as much as doing intervals. Another way to do these intervals if the weather is bad is to invest in a turbo training, these can be a great way of keeping up you bike fitness in the dark and cold winter months.

Cycling can be confusing for those who do not understand it, let alone not sure how to get in to racing. In this article, I will lay out the steps necessary to race and move your way up the ranks in becoming a professional cyclist.

First and foremost, to get started you will need to have a bike to race on. You can either borrow one from a friend or buy one, either way, you have to have one. After you get your hands on a bike, you can begin riding. If you have never ridden before, you will have to spend some time training and learning the techniques to handle a bicycle efficiently. Once you are comfortable with handling a bike and your body is used to riding for a couple hours, you are probably ready to enter a race.

In America, the sport of cycling is governed by the United States Cycling Federation (USCF). This governing body keeps track of racers through a licensing process. At any time, you are able to login to their website and see a list of races you have done and your result, or those of any U.S. licensed racer for that matter. This organization also sanctions thousands of races throughout the nation. So if you plan to race, you are required to have an annual license (about $60), or you may buy a one-day license for that particular race. If you plan on doing more than 6 races a year, it would be wise to purchase an annual license. The cost of the license covers all the insurance costs to put on cycling races so if there are any serious medical needs, everyone is covered.

So after you have purchased your yearly license from USCF or a one-day license at the event, it is time to race. As a beginner road racer, you have to start at the Category 5 level. USCF has indicated a series of steps you must achieve to end up at the Pro level. During each step, the competition get harder, races are longer, and the group gets bigger. There currently are 5 categories for road racing, Cat 5, Cat 4, Cat 3, Cat 2, and Cat 1. To move through the categories, you must have earned enough points and posted good enough results to justify your upgrade request with USCF officials. This process can all be done online through the usacycilng.org website.

As a Cat 5, it is a requirement you complete a total of 10 races so you learn how to efficiently and safely ride in a pack. These races have much smaller fields than the other categories and are great opportunities to learn. Your placing really doesn't count, as it's the number of races you must complete before you can upgrade. Again, this is simply for the safety of other riders as to ensure you do not cause a serious crash.

Once you have completed your 10th race, you will need to request your upgrade via the USCF (www.usacycling.org) website. Once it is approved, it's time to race as a Cat 4. Here you will have much more competition and be able to race a longer race. You will need to get a minimum of 20 points in a calendar year to put in for an upgrade, and 30 points will give you an automatic upgrade to Cat 3. You get points based off winning or finishing in the top 10 places in a race. This is also the case for upgrading from Cat 3 to Cat 2.

Once you get to the Cat 2 level, you will be racing some of the best riders in the country because most of the races combine Cat 1 and 2 together. Races combining the categories are typically referred to as Pro 1/2 category. There are several races that also offer just a Cat 2 race, typically races on the National Racing Calendar (NRC) as these races are designed for Cat 1 racers. When you do just a Cat 2 race, it's a great opportunity to gain some upgrade points as the competition is not as stiff (no Cat 1 riders). The number of points necessary to upgrade from a Cat 2 to Cat 1 are 30 in a calendar year, while 40 gives you an automatic upgrade. Approximately 2% out of the 58,000 licensed USCF racers are Cat 1 riders while many are some of the best riders in the country. So if you make it to this level, you are among the select few of those elite cyclists in America.

After you make it to the Cat 1 level, the only difference between you and a Pro rider is the paycheck. This is the goal of many who are at this level. The races are all fast, long, hard, and way more competitive than any other category. At this point, you will probably have a coach and be training 20-30 hours a week. If you are good enough, you may be picked up by a U.S. Continental team, which means you are professional domestic racer competing in all the big races across the county. If you continue to have success at this level, the chances of you signing a contract as a Pro Tour UCI (the International Cycling Union - smilar to the USCF but on a global level) rider is great and you will probably end up racing all throughout Europe with some of the best cyclists in the world.

While two wheel bikes were for the men, women were riding the more innovative design of the day. Tricycles were actually the first bikes to have innovative features like hand brakes, rack and pinion steering, and suspension systems to smooth the ride.

As metallurgy afforded builders with the strength to work up chains and sprockets, the innovations from the tricycle made their way into bicycle design and we started to see the bikes that are familiar to us today.

Another interesting fact is that kids bikes didn't come into production until after the first World War. The department store chains were the big dealers at this point with Sears and Montgomery Ward leading the way. How to Replace a Puncture on a Mountain Bike

STEP 1.

Remove the Wheel from the mountain bike.

The first stage of repairing your puncture is to remove the wheel from the bike. Now this wont make a huge difference weather you have an Mountain bike or Road bike. So don't worry. The only variant really is if you are trying to remove your front wheel or the rear. The rear is slightly trickier as there are gears involved but the theory is exactly the same, If I run through how to remove a rear wheel, you'll be able to use this for the front wheel but ignore the section about the gears.

Firstly, disengage the brake. Disc braked bikes the only thing to be weary of is the lever. Do not pull it whilst the rotor is not between the caliper. You will only have to bleed your brake! V-brake's and road brakes differ slightly. With V-brakes you have to pull across the little rubber boot and unhook the noodle and road brakes you can simply flick the little tab at the side which will open up the caliper.

With regards to the chain and rear dérailleur, always make sure that you are in 1st gear on the left shifter and the bottom gear on the right shifter eg 7/8/9th. This will put the least amount of tension on the chain and make taking the wheel out much easier. It will also mean that when you come to putting it back in you know what gear to put the chain on. Doing it this way should not affect your gears and thus wont need adjusting afterwards.

Now, either undo the quick release lever or undo the wheel nuts. Your wheel should now simply fall out.

STEP 2.

Remove the tyre from your Mountain Bike

Firstly, deflate the tube as much as you can. Even try pressing in the valve and rolling the wheel against the floor to ensure you get as much air out as possible. Next, make sure you unstick the tyre from the rim. When tyre's are inflated they hook onto the rim and once pressurized they will stay there. To make removing the tyre easier pull the tyre side to side to ensure it is not still hooked onto the rim.

You only have to take the tyre off half the rim, do not take it off completely. Always leave half the tyre on the rim. Weather you use your hands or tyre levers to do so it wont matter, some tyre's you will have to use levers, but always be careful not to damage the rim when doing so. Now you should be able to take out the tube, leaving half the tyre still on the rim.

STEP 3

Replace the tube on your Mountain Bike

Before putting in your new tube, run your hand around the inside of the tyre. This is to make sure that there is nothing stuck in the tyre that would damage the new tube. Also check the rim tape to make sure it covers all the spoke nipple heads as this can also be a factor for punctures.

Inflate the inner tube, only slightly so it has enough air to make it 'round'. This will help when inserting the tube into the tyre. Once the tube is in, all the way round, push the tyre back onto the rim, bit by bit. You may find that the last little bit is a bit harder to get on, it pretty much always will be. Only use tyre levers as a last resort and in doing so be very careful not to pinch the tube or damage the rim.
